    This programme takes you from zero to your first pull-ups and your first dips in eight weeks. Three sessions a week, two sessions that alternate, four exercises each time. You don't need to be able to do a single pull-up to start.

    The programme in brief

    • Length: 8 weeks, 3 sessions a week.
    • Session: 35 to 45 minutes, warm-up included.
    • Level: complete beginner. Pull-ups are done with a resistance band.
    • Equipment: a pull-up bar, a resistance band, dip bars or parallettes.

    A typical week

    Two sessions, A and B, that you alternate, with a rest day in between.

    The days can change, not the rule: never two sessions two days in a row.

    The warm-up

    Five minutes before each session, in this order:

    1. Shoulder and wrist circles, 10 in each direction.
    2. 10 slow squats.
    3. 10 easy push-ups, hands raised.
    4. 20 seconds hanging from the bar, shoulders active.

    Session A

    Rest: 90 seconds between sets.

    Session B

    Rest: 2 minutes on pull-ups, 90 seconds on the rest.

    Knee raise, supported on the bars 3 × 6 3 × 8 3 × 10 4 × 10

    No band? Replace them with slow negatives: step up on a chair, chin above the bar, then lower yourself in five seconds. To choose the right band, see what resistance to choose.

    Tip

    Keep the same hand height and the same band for two weeks. If you change everything at every session, you no longer know whether you're progressing.

    The 4 rules of the programme

    1. Did you get all the reps? You move on to the next column at the end of the two weeks.
    2. Some are missing? You repeat a week at the same level. It's not a failure, it's the programme.
    3. You stop one rep short of failure. A failed set tires you more than it helps you progress.
    4. You write down every session. Exercise, sets, reps, in your phone or a notebook.
    Common mistake

    Adding exercises because the session seems short. The first two weeks are easy on purpose: they teach your joints the movements. The difficulty arrives in week 5.

    The week 8 test

    Replace the last session with four attempts, with three minutes' rest between each:

    • as many strict pull-ups as you can, without a band;
    • as many push-ups on the floor as you can;
    • as many dips as you can;
    • the longest plank.

    Rough figures after eight consistent weeks: 1 to 3 pull-ups, 12 to 15 push-ups, 4 to 6 dips, a one-minute plank. If the pull-up isn't there yet, that's normal: it takes 4 to 12 weeks depending on your weight and your starting point. The full method is in how to get your first pull-up.

    Frequently asked questions

    I can't do a single pull-up, is this programme for me?

    Yes, it's written for that. Pull-ups are done with a resistance band or as slow negatives, and the inverted row builds the strength you're missing.

    How long does it take to see results?

    The first extra reps come in two to three weeks. Visible changes take more like three months of consistency.

    What should I do if I can't finish a session?

    Repeat the same week before moving on to the next. The programme then lasts nine or ten weeks instead of eight, and that's absolutely fine.

    Can you train more than three times a week?

    Not during these eight weeks. Rest days are part of the programme. You can walk, run or cycle on the other days.

    Can you follow this programme without a pull-up bar?

    Only in part. Push-ups, squats, lunges and the plank are done on the floor, but not the pulling exercises. Without a bar, half of the upper-body work is missing.
